How to Build a Bigger Biceps




Biceps brachii mostly referred only as Biceps, is a two-headed muscle that is placed between shoulder and elbow. Every exercise that involves some sort of a curl has an effect on a biceps. More precisely, every exercise that involves any sort of pulling will hit your biceps.



If you want to know how to get bigger biceps you must learn some tips and exercises that promote bigger and stronger biceps.




TIP 1: Focus on slowing down the negative portion of the movement



This is probably the best training tip for you to build bigger biceps. You need to start focusing on the negative of every rep of curls you perform. The negative portion of biceps curl is the part where you lower the bar (or dumbbells) back down from the top of the curl to your thighs. 


Many lifters ignore this simple tips and that is a huge mistake. They allow the weight to drop too much quickly instead to slow down to fully hit their biceps. You should lower the barbell or dumbbells down slowly and it should take 3 to 4 seconds. Believe me, if you never tried it, you will see a difference in your biceps training. Your curls will be harder and you will probably have to lower the weight until you get used to this change.  






TIP 2:   Don't train your biceps every day



You might think that training your biceps every day will get you a bigger biceps fast, but that is wrong because your muscles actually get stronger and bigger during the resting period between the workouts. You shouldn't train your biceps more than twice a week if you want better results.


This rule applies to all muscle groups, not only to biceps. Training the same muscle too much, without letting your muscle to fully rest and recover, will only lead to muscle overtraining. 




TIP 3: Use the right form


I guess that I don't need to explain so much why this rule is so important for muscle building. Lifting too much weight without a proper form can get your biceps injured or slower your muscle growth. 


It is totally true that you need to lift heavy to build stronger and bigger muscles but that means that you still have to use the right form while doing it. Start with a lighter weight and build up your strength. Try not to use the momentum to lift weights and use controlled movements. 




Build Bigger Biceps



EXERCISE 1: Chin-ups


Performing chin-ups is an excellent way to increase the size of your biceps. Grip a bar with your hands placed shoulder-width apart and your palms facing your head then lift your body up until your chin is higher than the bar.




Hint: Try pausing for five seconds when you pull yourself on the bar then slowly lower your body back.






EXERCISE 2: Barbell/Dumbbell Biceps Curls 


Barbell Curls will allow you to overload your biceps with more weights than you can with dumbbells. Hold a barbell/dumbbells and in slowly and controlled manner lift it up to your chest and slowly return it back to starting position with your arms fully extended for a better stretch of your biceps. 






EXERCISE 3: Incline Dumbbell Curls


This exercise is a very good biceps builder because it allows you to achieve a full range of motion while getting a maximal stretch at the bottom of the movement.

Grab a dumbbell, sit on a workout chair and put your elbow on the inside of your knee with arm fully extended. Lift a dumbbell up to your chest while keeping the elbow in the same place.

Yes those are two big guys Mark Wahlberg and Dwayne The Rock Johnson and their photos from movie "Pain and Gain". I guess that all bodybuilding fans knows about these two guys and their amazing physique. And also, this is the first time that I noticed that Mark's Triceps and Biceps looks bigger that The Rock's, and I watched the movie more than three times probably. 


Also, one of the differences between these two big-sized guys is that I guess that only steroid user is The Rock, I am not sure but I read about that a lot of times on the internet before, though I never heard that Mark Wahlberg used anabolic steroids. So, what exercises this naturally big guy used in his Workout Routine to build those big guns? That is really simple, he used exercises that many bodybuilders with a great physique did and whose big arms are famous in the whole world.


The number of Sets and Reps? He used 10 reps in 1st set then he would add more weight and did 8 reps in 2nd set and in his last, 3rd set, he put more weight on dumbbells or barbell and did 6 reps. That was his favorite routine for big arms.

You need to put a lot of effort to build Big Arms like Arnold did. There are plenty exercises for biceps over there and there are some that are more effective. For Arnold, best biceps workout for mass gain was Cheating Barbell Curls. That means he did barbell curls but with hell of a weight so he had to cheat when he lifted barbell up and slowly let it down for biceps pump.


You can try this Arnold's workout for big biceps, and you can also do regular barbell curls, they are great to add more muscle mass on your biceps. Also, curls with EZ barbell are very good for hitting biceps. Remember that pulling exercises all hit your biceps too, not just back muscles.


Biceps is two-headed muscle, and you must train both, short head and long head of biceps - biceps peak. Biceps peak is ideal for showing but you also must train biceps short head for bigger arm size. For that you will need hammer curls and reverse barbell curls. Also, you will train you forearms with those curls.



Exercises that you can do to build bigger Biceps:


  • Barbell Curls (or EZ Bar Curls)
  • Pull Ups/Chin Ups
  • Hammer Curls
  • Alternate Dumbbell Curls
  • Incline-Bench Dumbbell Curl


Those exercises are very good for adding lean muscle on your biceps so try doing them on your Arms day or when you are training Back. It is very important that you focus on the muscle that you are training and try to get it pumped. I mentioned these exercises as good Biceps builder but you can also add Concentration Curls and Preacher Curls for better isolation of that muscle.

There is no any guy in the gym that does not want to have big arms, that is for sure. Arms muscles, Triceps and Biceps, are something that most guys in the world want to have. They are great to be showed under T-Shirt or if you wear Vest on summer and many girls would like that and guys will notice your big arms too.

But, many guys making a mistake training arms in every workout day, that is not good if you want to make your Triceps and Biceps very big. You must know that even on your Back Workout Days you are training your Biceps by doing Pull Ups, Pull Downs, Bent-Over Rows (Try underhand grip for better biceps gain) and you are training your Triceps on Chest Days by doing Bench Press, Dips and other Chest exercises. You can even build great Triceps and Biceps with only Chest and Back Workout Days without any isolation exercises for arms. Some guys swear that their arms grown by doing a lot of pull-ups and bench presses.


But, if you want to know which exercises will isolate your arms muscles and make them very big and strong take a look at this list:

You can do these exercises on your Arms Training Day if you want to build bigger and stronger arms and you can add 1-2 machine exercises for Biceps or Triceps and that will be enough for your arms to grow. Try these exercises and comment after one month. It is good to do moderate rep range (8-12) for muscle hypertrophy to grow your arms bigger.
